How to perform
- 1
Set up
Seated, dumbbells at shoulder height, palms facing you.
- 2
Execute the movement
As you press up, rotate the palms to face forward; reverse the rotation on the way down. Move smoothly through the full range.
Common mistakes
- Using momentum to swing the weight up
- Arching the lower back

Substitutions
If a machine is busy or unavailable, these train the same pattern a different way.
Your progress over time
What to expect from training this consistently — everyone progresses at their own pace.
- 1
First few sessions
Learn the movement pattern and coordination of the rotation; light weights help groove the motor pattern, maintain full range of motion, and reveal any shoulder mobility or stability limits.
- 2
Weeks 2–4
Build baseline shoulder endurance and control with gradually increased sets and moderate reps; noticeable muscle ‘pump’ and improved ability to control the rotation through the press.
- 3
Months 2–3
Consistent progressive overload produces visible hypertrophy in the deltoids and measurable increases in submaximal pressing strength; you can handle heavier sets for 6–12 reps with solid technique.
- 4
Months 4–6
Further strength gains and size, improved lockout strength and stability in vertical pressing; ability to integrate heavier singles/doubles in programs or use the movement as a primary mass-building exercise.
- 5
6+ months
Sustained shoulder size and stronger overhead capacity when programmed progressively, with refined technique that reduces compensatory movements and improved transfer to other pressing variations and overhead activities.
Benefits of the arnold press
Develops the anterior and medial deltoids through a combined pressing and rotational pattern, promoting fuller shoulder development.
Improves overhead pressing strength by training the shoulder through a controlled range and challenging stability during rotation.
Engages the triceps as secondary movers, enhancing lockout strength and overall pressing power.
Provides some upper-chest (clavicular pectoralis) stimulus due to the forward rotation and path of the press, aiding upper-body balance.
Trains shoulder mobility and dynamic stability through the palms-rotating action, which can improve comfort and control in overhead movements.
Transfers to real-world and athletic tasks that require pushing, lifting overhead, and coordinated shoulder rotation, while serving as an effective mass-building exercise when progressed properly.
Exercises that pair with this
Same muscles or the same movement pattern — useful for building the rest of the session.
Arnold Press — questions people ask
What muscles does the arnold press work?
The arnold press trains the shoulders as the primary target, with the triceps, upper chest working as support. It is a vertical push pattern, so it also trains the coordination that pattern needs.
How many sets and reps of the arnold press should I do?
For size, three to four sets of 8–12 reps with 60–90 seconds of rest. For strength, three to five sets of 3–6 reps with longer rest. Add a little weight once you hit the top of the range on every set.
Is the arnold press good for beginners?
It is a reasonable second step. The arnold press asks for some control and body awareness. Use a standard seated dumbbell press. If it feels like too much, build the pattern on the machine shoulder press first.
What can I do instead of the arnold press?
Machine Shoulder Press, Dumbbell Shoulder Press, Band Overhead Press all train the same vertical push pattern with different equipment, so any of them works when the machine is busy or your gym does not have it.
What are the most common arnold press mistakes?
Using momentum to swing the weight up; Arching the lower back. As you press up, rotate the palms to face forward; reverse the rotation on the way down. Move smoothly through the full range.
Can I do the arnold press at home?
The arnold press needs free weights equipment, which most home gyms do not have. The band overhead press trains the same pattern with nothing more than your bodyweight or a band.
